Introduction
Physical fitness is your ability to take part in everyday movement, exercise, sport, and active play with enough energy, control, and confidence. Training is planned practice that helps your body improve over time. In Grades 7–8, the goal is not to look a certain way or to compare bodies. The goal is to build useful fitness, learn safe technique, understand how training works, and find activities you can enjoy for a long time.

Fitness can grow through many activities: dancing, walking, cycling, swimming, running, games, climbing, martial arts, gymnastics, active transport, playground activities, and organized sports. This course helps you connect those activities to the science of physical fitness and physical exercise.
By the end of the aiMOOC, you should be able to explain important fitness components, use the FITT principle, judge exercise intensity with simple methods, plan a balanced training session, apply basic safety rules, keep a useful training log, and explain why recovery matters.
Physical Activity and Training Are Not the Same
Physical activity is any body movement that uses energy. Walking to school, playing tag, carrying a backpack, dancing, and doing household tasks can all be physical activity. Exercise is physical activity that is planned, structured, and repeated for a purpose such as improving endurance, strength, or mobility. Training is an organized series of exercise sessions designed to produce improvement over time.
This means a training session is only one part of an active day. You do not need a gym to become fitter. Movement can happen at school, at home, outdoors, during travel, and while playing with friends.
The U.S. Centers for Disease Control and Prevention and the U.S. Department of Health and Human Services recommend that young people ages 6–17 get 60 minutes or more of moderate-to-vigorous physical activity every day. Most of that activity should be aerobic. Vigorous aerobic activity, muscle-strengthening activity, and bone-strengthening activity should each be included on at least three days per week. World Health Organization guidance for ages 5–17 is very similar and recommends an average of at least 60 minutes per day of moderate-to-vigorous, mostly aerobic activity across the week.
The 60 minutes do not have to be one formal workout. PE lessons, active travel, games, sports, and other active time can all contribute.
Why Physical Fitness Matters
Regular physical activity supports the heart, lungs, muscles, bones, movement skills, sleep, mood, and ability to take part in daily life. Training can also help you learn patience, goal setting, cooperation, and how to respond to feedback.
Fitness is specific. A person can be excellent at long-distance running and still need practice for upper-body strength. A strong climber may need separate training for long aerobic efforts. This is why a balanced program develops several fitness qualities rather than treating fitness as one single score.
Enjoyment matters. When you choose activities that are safe, suitable, and meaningful to you, you are more likely to practice them regularly. Training should support health and skill, not punishment, embarrassment, or pressure to match another person's body.
Components of Physical Fitness
Cardiorespiratory Endurance
Cardiorespiratory endurance is the ability of your heart, lungs, blood vessels, and working muscles to support continuous activity. Activities such as brisk walking, cycling, swimming, dancing, running, and many team games can develop it.

During aerobic activity, your breathing and heart rate rise because your muscles need more oxygen and energy. With regular training, the body becomes better at supporting repeated or longer efforts.
You do not need to run to train endurance. A low-impact activity such as cycling or swimming may be a better choice for some learners, while others may prefer dance, hiking, or active games.
Muscular Strength and Muscular Endurance
Muscular strength is the ability of muscles to produce force. Muscular endurance is the ability to produce or resist force repeatedly, or to hold a position for a period of time.
Push-ups, rows with suitable resistance, squats, lunges, climbing, carrying, and supported bodyweight exercises can build strength and endurance when they are performed with good technique.


For young people, resistance training can include bodyweight exercises, resistance bands, light free weights, or machines that fit properly. New exercises should be learned with appropriate instruction and supervision. Technique and control come before adding more resistance.
A useful rule is: if you cannot keep the planned technique, the exercise is too difficult in its current form. You can reduce resistance, shorten the movement, use support, or choose an easier variation.
Flexibility and Mobility
Flexibility describes how far a muscle and related tissues can lengthen. Mobility describes your ability to move a joint through a useful range with control. They overlap, but they are not identical.

Dynamic movements such as controlled leg swings, arm circles, marching, and walking lunges can be useful in a warm-up because they prepare you to move. Longer static stretches are usually better placed after the main activity or in a separate flexibility session when muscles are warm.
Flexibility should never be forced into sharp pain. Different people naturally have different ranges of motion, so success should be judged by safe, useful movement rather than by copying another person's range.
Balance, Coordination, Agility, Speed, and Power
These are often called skill-related fitness qualities.
- Balance: Keeping control of your body while still or moving.
- Coordination: Organizing body parts and senses to perform a movement smoothly.
- Agility: Changing direction or body position quickly and under control.
- Speed: Moving the whole body or a body part quickly.
- Power: Producing force quickly, such as during a jump or throw.
Games, dance, obstacle courses, jumping, landing practice, and many sports combine several of these qualities.

Jumping and running can also be bone-strengthening activities because they place safe impact forces on the skeleton when performed appropriately.
Core Control
The core includes muscles around the trunk and pelvis that help transfer force and control body position. Core training is more than doing many sit-ups. It can include bracing, carrying, crawling, and controlled plank variations.

A good plank is about body control, not holding the position for the longest possible time. Stop or change the exercise when you can no longer keep a stable, comfortable position.
Training Principles
Training works because your body responds to repeated challenges. A useful program makes those challenges appropriate and increases them gradually.
The FITT Principle
FITT is a simple way to describe a training plan.

Changing one FITT factor can change the training challenge. For example, you could cycle on more days, ride at a faster pace, ride for longer, or switch to hill cycling. You should not increase everything at once.
Specificity
Specificity means your body adapts to the type of work you practice. If you want to improve running endurance, some of your training should involve sustained or repeated running or a closely related aerobic activity. If you want to improve a squat, you need to practice the squat pattern with suitable resistance and technique.
Specificity does not mean doing only one activity. Variety can build broad fitness, reduce boredom, and give repeatedly stressed body parts time to recover.
Overload and Progression
Overload means giving your body a challenge that is slightly greater than what it is used to. Progression means increasing that challenge gradually as you adapt.
Progress does not always mean adding weight. You can progress by improving technique, adding a small amount of time, doing an extra controlled repetition, using a slightly harder variation, increasing movement quality, or reducing unnecessary rest.

Large sudden jumps in training can make technique worse and may increase injury risk. A good training plan makes small changes and watches how your body responds.
Recovery and Adaptation
Exercise is the challenge; recovery is when your body rebuilds and adapts. Hard training every day is not automatically better training. Muscles, bones, tendons, the nervous system, and your general energy levels all need time to recover.
Recovery includes sleep, normal meals, fluids, lighter activity, and enough time between demanding sessions for the same muscle groups. If a session leaves you unusually sore, exhausted, or unable to move with good technique, the next training choice may need to be easier.
Reversibility and Consistency
Reversibility means some training gains can decrease when a type of activity is stopped for a long time. This is why steady practice is usually more useful than a few extreme sessions.
Consistency does not mean perfection. Schoolwork, illness, travel, and other responsibilities can change a schedule. Returning gradually is more sensible than trying to "make up" every missed session at once.
How Hard Are You Working?
You can estimate exercise intensity without special equipment.
The Talk Test
During moderate-intensity aerobic activity, you are breathing faster but can usually speak in sentences. During vigorous-intensity activity, speaking more than a few words without pausing for breath becomes difficult.
The talk test is simple and useful, but it is not a medical test. Heat, stress, hills, fitness level, and the activity itself can change how effort feels.
Rating of Perceived Exertion
A simple RPE scale lets you rate how hard an activity feels.

For most school training, you do not need to chase the highest numbers. The best intensity depends on the goal, your experience, the exercise, and the plan for that day.
Building a Safe Training Session
A basic session has three parts: warm-up, main activity, and cool-down.
Warm-Up
A warm-up gradually raises your heart rate and body temperature, moves important joints, and rehearses patterns you will use in the main activity.

A simple warm-up can move from easy whole-body activity to more specific movements. For example, you might begin with brisk walking or light jogging, then add arm circles, controlled squats, side steps, and short practice movements related to the lesson.
A warm-up should prepare you, not exhaust you.
Main Activity
The main activity is where you train the goal of the session. It may focus on endurance, strength, skill, or a combination. Quality matters more than rushing.
For a simple school circuit, you might rotate through movements such as a squat variation, incline push-up, step-up, band row, controlled skipping, and balance practice. The exact exercise and amount should be adjusted to the learner and available supervision.
Cool-Down
A cool-down gradually reduces the intensity of activity. Easy walking, slow cycling, relaxed breathing, and comfortable stretches can help you shift from hard work to rest.

A cool-down is not a magic way to prevent all soreness or injuries. Its main purpose is to finish the session gradually and give you a calm moment to notice how your body feels.
Strength Training for Grades 7–8
Strength training for young people should emphasize movement quality, suitable resistance, and supervision. Properly designed resistance training is not limited to heavy barbells. Bodyweight movements, bands, medicine balls, light free weights, and machines can all be used when they are appropriate for the learner.
Useful movement patterns include squatting, lunging, pushing, pulling, hinging at the hips, bracing the trunk, carrying, climbing, and jumping with controlled landings.
When learning a new strength exercise:
- Start with a version you can control.
- Learn the movement before increasing resistance.
- Use a stable training area and suitable equipment.
- Follow teacher, coach, or qualified instructor guidance.
- Stop a set when technique breaks down or you feel sharp pain.
Maximal lifting tests are not necessary for ordinary Grades 7–8 fitness lessons. Progress can be measured through improved control, more comfortable repetitions at the same resistance, better range of motion, or a sensible move to a slightly harder variation.
Endurance and Interval Training
Continuous activity and interval training can both develop cardiorespiratory endurance.
Continuous training means working at a fairly steady pace for a longer period, such as brisk walking, cycling, swimming, or jogging.
Interval training alternates work periods with easier recovery periods. A beginner example might alternate a short faster walk or run with a longer easy walk. The work and recovery periods can be changed to suit different fitness levels.
Intervals should not become a race to exhaustion. The goal is to repeat good-quality efforts at the planned intensity.
Flexibility and Mobility Training
Mobility helps you move well through the ranges needed for daily life, PE, and sport. Useful mobility work is controlled and connected to a purpose.
Before faster activity, dynamic movements are often a good choice because they prepare the body for action. After training or in a separate mobility session, relaxed static stretching can be used to work on range of motion.
You do not need to be extremely flexible to be fit. Too little usable movement can limit technique, but more flexibility is not always better. The goal is enough controlled range for the activities you do.
Bone-Strengthening Activity
Bones respond to forces produced by muscles and by contact with the ground. Age-appropriate activities such as running, hopping, jumping, skipping, gymnastics, and many court or field games can help strengthen bones.
Bone-strengthening activity can overlap with aerobic and strength activity. For example, basketball involves running, jumping, rapid direction changes, and muscular work.
Good landing technique is important: land under control, keep the knees tracking in line with the feet, and use a level of jumping that matches your skill.
Fitness Planning with SMART Goals
A useful training goal tells you what you want to improve and how you will know whether you are making progress. The SMART idea can help.

A useful goal focuses on a behavior or performance you can practice. "Train twice each week with good technique for four weeks" gives you more control than a goal based only on appearance.

The log is not a punishment or a calorie counter. It is evidence you can use to make training decisions.
Recovery, Hydration, and Training Habits
Training is supported by everyday habits. Drink water regularly, especially around activity and in hot conditions. Wear clothing and footwear suitable for the activity and environment. Give demanding muscle groups time to recover before repeating a hard session.
Sleep is important because learning and physical recovery both depend on it. If you are tired, ill, injured, or unusually sore, the planned session may need to be changed.
Fitness should fit into a healthy life that also includes school, relationships, meals, rest, and recreation.
Safety and Responsible Training
Good training is challenging but controlled.
- Exercise technique: Learn the movement first and use a version that you can perform safely.
- Training environment: Check the floor, space, weather, and equipment before starting.
- Hydration: Have access to fluids and take extra care in heat.
- Supervision: Use appropriate adult or qualified instruction for unfamiliar equipment and resistance training.
- Pain: Stop an exercise if you feel sharp or sudden pain, dizziness, faintness, or unusual breathing difficulty, and tell a responsible adult.
- Individual differences: Adapt exercises for injury, disability, health needs, skill level, and comfort.
Do not use another student's performance as proof of what your body should do. Training should be adapted to the individual.
Inclusive Fitness
A strong fitness program gives different learners meaningful ways to take part. The same training goal can often be reached through different activities.
For example, cardiorespiratory endurance can be trained through brisk walking, wheeling, cycling, swimming, dance, or games. Strength work can be adapted by changing body position, resistance, range of motion, equipment, or support. Balance activities can be performed standing, seated, or with stable support depending on the learner.
Inclusion means keeping the purpose of the activity while adjusting the method so that each learner can participate safely and make progress.
