Introduction

Physical fitness is your body's ability to move, work, play, and recover from activity. Exercise is planned movement that can help you improve fitness. You do not need to be the fastest runner or the strongest person to be fit. Fitness can grow step by step, and different people may choose different activities.

In this aiMOOC, you will learn how physical fitness connects with exercise, physical activity, the human body, and healthy daily routines. You will also plan, test, and reflect on activities that are safe, enjoyable, and suitable for your own abilities.

For school-aged children, a useful health target is at least 60 minutes of moderate-to-vigorous physical activity each day. Most of this activity should be aerobic. Activities that strengthen muscles and bones should be included on at least three days each week. Your daily movement can be made up of different activities during the day, such as walking, cycling, active games, physical education, dancing, or sports.


Learning Goals

By the end of this course, you should be able to explain the main parts of physical fitness, identify different kinds of exercise, use simple ways to notice exercise intensity, describe what happens to your heart and breathing during activity, plan a balanced activity routine, and make safe choices before, during, and after exercise.

Understanding Physical Fitness


Physical Activity and Exercise

Physical activity is any body movement that uses energy. Walking to school, playing tag, climbing stairs, helping in a garden, dancing, and cycling are all examples. Exercise is a type of physical activity that is planned or repeated for a fitness goal. A five-minute movement routine, a swimming practice, or a set of bodyweight exercises can all be exercise.

You can be active in many ways. Some people enjoy team sports, while others prefer walking, dancing, swimming, cycling, playground games, martial arts, or adapted activities. The best activities for you are safe, suitable for your abilities, and enjoyable enough that you want to do them again.


Five Important Parts of Fitness

Cardiorespiratory endurance is how well your heart, lungs, and blood vessels support activity over time. Running, brisk walking, swimming, cycling, and active games can develop it.

Muscular strength is how much force your muscles can produce. Climbing, carrying suitable objects, push-ups against a wall or floor, and bodyweight squats can help build strength.

Muscular endurance is how long your muscles can keep working. Repeated climbing, controlled bodyweight movements, and holding safe positions can help develop it.

Flexibility is the ability of your joints to move through a comfortable range. Gentle stretching, dance, gymnastics, and many martial arts can help maintain flexibility.

Balance and coordination help you control your body. Standing on one foot, moving through an obstacle course, throwing and catching, skating, and many sports challenge these skills.


Types of Exercise


Aerobic Activity

Aerobic activity makes your heart beat faster and usually makes you breathe more quickly. Examples include brisk walking, running, cycling, swimming, dancing, and many playground games. Aerobic activity is important because it trains your heart and lungs to supply working muscles with oxygen.

A simple way to notice intensity is the talk test. During moderate activity, you can usually talk, but singing would be difficult. During vigorous activity, you may only be able to say a few words before taking another breath. Intensity can feel different from person to person.


Muscle-Strengthening Activity

Muscles become stronger when they work against resistance. For children, strength activities can include climbing, crawling, bodyweight squats, modified push-ups, playground equipment, resistance bands used correctly, and other age-appropriate exercises. Good technique matters more than doing a large number of repetitions.

You can strengthen muscles without trying to lift the heaviest possible weight. If equipment is used, follow the instructions of a teacher, coach, or other trained adult.


Bone-Strengthening Activity

Bones respond to activities that place safe impact or force through them. Running, hopping, jumping, skipping rope, and many sports are examples of bone-strengthening activity. Some activities, such as running or basketball, can strengthen both the heart and bones at the same time.


Flexibility and Mobility

Flexibility activities use slow, controlled movement to help joints move comfortably. Stretching should not be forced. A gentle pulling feeling may be normal, but sharp pain is a signal to stop.

Stretching can be useful after your body is warm. Moving stretches, such as arm circles or easy walking lunges, may also be part of a warm-up when they are taught correctly.

Heart and Circulation

Your heart is a muscle that pumps blood around your body. When you exercise, working muscles need more oxygen and fuel, so your heart usually beats faster. After you stop, your heart rate gradually moves back toward its resting level.

Breathing and Lungs

Your lungs move oxygen into your body and help remove carbon dioxide. During exercise, you usually breathe faster and deeper because your muscles need more oxygen and produce more carbon dioxide.

It is normal to breathe harder during active movement. If you feel severe shortness of breath, chest pain, faint, or suddenly unwell, stop the activity and tell a trusted adult.


Muscles, Energy, and Recovery

Muscles use stored chemical energy to create movement. During a challenging activity, muscles may feel tired. Rest, sleep, balanced meals, and enough fluids support recovery and normal growth.

Exercise can also support attention, mood, bone health, muscle development, movement skills, and confidence. These benefits grow through regular activity rather than one extremely hard workout.


Building a Safe Activity Routine


Warm-Up

A warm-up prepares your body and attention for more active movement. Start with easy movements that slowly raise your heart rate, such as walking, gentle jogging, arm circles, or simple movement patterns connected with the activity you are about to do.

A warm-up does not need to be exhausting. Its job is to help you feel ready.


Main Activity

The main part of a session should match your goal. You might play a running game for aerobic fitness, use a bodyweight circuit for strength and endurance, practice a balance course, or combine several types of activity.

A balanced routine includes variety. You do not need to train every fitness component in every session.


Cool-Down

After harder activity, reduce your effort gradually. Easy walking and relaxed movements can help your breathing and heart rate move toward resting levels. Gentle stretching may follow when it feels comfortable.


Water, Clothing, and Environment

Drink water regularly during the day and bring water when an activity or setting makes that useful. Longer, hotter, or more intense activity may increase your need for fluids.

Wear clothing and footwear that suit the activity and environment. Use helmets, pads, or other protective equipment when the activity requires them. In hot weather, choose safer times or places, use shade and breaks, and follow adult guidance. In cold or wet conditions, dress appropriately and change plans if the environment is unsafe.


Listen to Your Body

Some effort, faster breathing, and tired muscles can be normal during exercise. Pain is different from effort. Stop if you feel sharp pain, dizziness, faintness, chest pain, or something that feels wrong, and tell a trusted adult.

If you have an injury, illness, disability, asthma, or another health condition, physical activity can often be adapted. Follow the advice of your family, teacher, coach, or health professional when special guidance is needed.


Making Activity Enjoyable and Inclusive

You are more likely to stay active when movement is enjoyable and fits your interests. Try different options, set small goals, notice progress, and include rest. A goal might be learning a new skill, walking farther comfortably, improving balance, or joining an active game more often.

Inclusive activity means people can take part in ways that work for them. Rules, distances, equipment, speed, or team roles can be changed so that more learners can participate. Fairness does not always mean everyone does exactly the same thing; it can mean everyone has a meaningful chance to learn and move.


Planning Your Week

A healthy week can include school physical education, active travel, free play, sports, family activities, dance, outdoor time, and short movement breaks. Look for a mix of aerobic activity, muscle-strengthening activity, bone-strengthening activity, flexibility, balance, and skill practice.

You do not have to complete all daily activity at once. Several active periods can add up. Rest is also part of a healthy routine because your body needs time to recover, sleep, grow, and learn.


A Simple FITT Planning Tool

The FITT idea can help you describe an activity plan. Frequency means how often you do an activity. Intensity means how hard the activity feels. Time means how long you are active. Type means what kind of activity you choose.

For example, you could plan brisk cycling on several days, choose an effort that still lets you talk, ride for a suitable amount of time, and combine cycling with jumping, climbing, or other activities across the week.

Do not use FITT to make every workout harder. It is a planning tool. Safe progress means changing only what is appropriate for your age, skill, health, and guidance.
